Sandbag workout: six moves with one bag, and what the sandbag studies measured

A bag of sand moves while you lift it, which is the point and the catch. Here's a six-move session labelled practical, and what three studies measured: the clean and jerk against a barbell, one sandbag circuit against treadmill running, and single-leg exercises.

Short answer: Pick a bag you can hold securely and do six moves: a bear-hug squat, a deadlift, a lunge, a row, a clean to the shoulder and a carry, 2 or 3 rounds of 8 (practical). In 21 young fit men, the sandbag and barbell clean and jerk didn't differ in the front-of-shoulder activity measured.2

A sandbag is a bag of sand with handles or a sturdy cover. Unlike a barbell, the load shifts as you move, and there's nothing rigid to hold, so you hug it, shoulder it or carry it. That's a description of the equipment, not a study result.

This page gives a six-move session, labelled practical, and the three studies of sandbag exercise cited here: a clean and jerk with a barbell, a sandbag and a water bag; a 16-minute sandbag circuit against treadmill running; and single-leg exercises with a sandbag as the load. It says what each measured, and what none of them tested.

A six-move session

Practical, not a protocol from a trial. Pick a bag you can hold securely, because it shifts as you move; start lighter than you would with a barbell. Write down the bag's weight so the next session has a number to beat.

MoveHowReps
Bear-hug squatHug the bag to your chest and squat, as a goblet squat with a different load8 to 12
DeadliftHinge, grip the handles or the ends, stand tall. Deadlift form6 to 10
LungeBag on one shoulder or at your chest, step back. How to do lunges8 each leg
Bent-over rowHinge, bag hanging, pull it to your stomach. The dumbbell row has the pattern8 to 12
Clean to the shoulderHinge, pull the bag to your chest or shoulder in one move. Clean and jerk; hang clean5 to 8
Bear-hug carryHug the bag and walk for 20 to 40 steps. Carries3 trips

Do 2 or 3 rounds, resting about a minute between moves, and stop each set with a rep or two in the tank. (How to judge reps left.) The American College of Sports Medicine's 2026 position stand, which covers healthy adults, advises at least two sets per exercise.1 To progress, add a rep, then a round, then weight, one at a time. A practical start is 2 or 3 rounds of 8 with a bag you could lift 10 times. Progressive overload covers the logic.

What the studies measured

These are small studies of trained people, each measuring effort during or right after a session. None followed anyone for weeks, so none says what a sandbag does to muscle or strength over time.

  • The clean and jerk, three implements. In 21 young fit male university students lifting the same absolute load with a barbell, a sandbag and a water bag, activity in the front of the shoulder didn't differ between them. The water bag produced more activity than the other two in the obliques, the side of the glutes and the lower back muscles.2 That is the study's finding about the water bag; the sandbag and the barbell weren't reported as different from each other in the muscles measured.
  • One circuit, against treadmill running. In 8 resistance-trained men, a 16-minute sandbag protocol of 3 circuits of 8 multi-joint exercises (bags of 11, 20 or 48 kg, as many reps as possible in 20 seconds, 10 seconds off) was compared with treadmill running at 60% and 80% of oxygen-uptake reserve. Blood lactate was higher after the sandbag circuit than after either run. Oxygen use and energy expenditure were lower during the sandbag circuit than during the runs, and higher in the recovery afterward. Heart rate during the circuit was above the 60% run and not different from the 80% run.3 The authors describe the circuit as a superior metabolic stimulus to treadmill running after exercise; during the exercise itself, though, oxygen use and energy expenditure were lower, so the picture is mixed.
  • Single-leg exercises. In 28 athletes, a sandbag was one of two loads (the other was a water tank) for an isometric single-leg stance, a one-leg deadlift, a front-rack forward lunge and a lateral lunge. In the single-leg stance and the one-leg deadlift, activity in the side of the glutes was higher with the water tank than with the sandbag.4 That compares two loads, with no barbell or dumbbell in the comparison.

The studies cited here didn't compare a sandbag with a dumbbell or a kettlebell, and none tested the bear-hug carry or the sandbag row, so the table above is a way to use a bag, not a ranking of moves.

Common questions

Is a sandbag workout as good as a barbell workout?

In one study of 21 young fit men lifting the same load in a clean and jerk, front-of-shoulder activity didn't differ between a sandbag and a barbell.2 That's one lift, one session, and the muscles measured; it isn't a comparison of training results. Dumbbell vs barbell has the studies of free weights against each other.

Does a sandbag burn more than running?

During the exercise itself, not in the one study cited here: in 8 trained men, energy expenditure during the sandbag circuit was lower than during the 60% and 80% runs, though it was higher afterward in recovery.3 That's a 16-minute circuit in trained men; the study gives no calorie number for you, and I won't either.

How heavy should the bag be?

The circuit study used 11, 20 or 48 kg bags in resistance-trained men.3 For you, as practical advice: start with a bag you can squat for 10 and carry for 20 steps with a rep or two to spare, and add weight when that gets easy.

Do I need a special bag?

As practical advice: choose a bag you can hold securely and that won't split, with handles if you want to deadlift and row it. No study cited here compared bags.

If you'd rather not plan it alone

Where a sandbag session fits next to your other lifts is the part a page can't do. Coaching is the version where your workouts are built around the equipment you have and the days you actually have, and a weekly call looks at the week you just had and rebuilds the next one. Coaching to build muscle explains how that works, and here's how to apply. Otherwise: do the squat, the row and the carry this week, 3 rounds of 8, with a bag you can hold securely, and write down its weight.
